White Noise for Sleep: Does It Help?
White noise does not make your bedroom quieter. It makes the barking dog, closing door, and passing truck less different from everything around them—and that difference can decide whether your brain reacts.
White noise may help when sleep is being disturbed by unpredictable environmental sound. Its main job is masking: a steady background signal reduces the contrast between the room’s normal sound level and a sudden noise. The door still closes, but the change is smaller and may be less likely to pull you toward wakefulness.
That does not mean everyone sleeps better with a sound machine. The research is mixed, study quality has often been weak, and continuous noise can itself become a disturbance when it is too loud, unpleasant, or added to a bedroom that was already quiet. The most defensible answer is conditional: white noise can be useful for a specific noise problem, but it is not a universal sleep enhancer.
White Noise Masks Sound—It Does Not Cancel It
True white noise contains equal energy across frequencies, producing a radio-like hiss. Many products instead generate fan sounds, filtered noise, or rain loops. For sleep, the label matters less than whether the sound is steady, tolerable, and reduces noticeable changes in the room.
Imagine a quiet bedroom at 25 decibels and a hallway sound that briefly reaches 45. The 20-decibel jump stands out. If a low background sound raises the room to 35, the same hallway event produces a smaller contrast. The sound has not vanished; it has become less surprising.
What Does the Research Actually Show?
The broad evidence is less impressive than the popularity of sound machines suggests. A systematic review of continuous broadband noise and sleep rated the evidence for improvement as very low. Studies used different sounds, volumes, populations, and outcome measures; some found benefits, while others found no improvement or possible disruption.
The context appears to matter. In a small study of New Yorkers who reported sleep difficulty from environmental noise, white noise improved several sleep outcomes. A newer hospital review also found possible improvements in sleep efficiency, but only seven varied studies qualified.
A 2026 randomized trial adds a narrow positive result. Among 60 adults aged 65 or older with poor sleep and fatigue, white noise improved self-reported sleep quality and reduced sleep-onset time more than routine guidance alone. Participants used approximately 40–50 dB white noise for 30 minutes after getting into bed, with the device placed about one metre from the head—not throughout the night. However, the study relied largely on questionnaires and sleep logs and did not significantly increase total sleep time.
Put together, the research supports a practical hypothesis rather than a blanket recommendation: masking can help people whose main problem is intrusive sound. It has not been shown to improve every sleeper or every quiet bedroom.
Can Continuous Noise Make Sleep Worse?
Possibly. The sleeping brain continues to process sound, even when you do not remember waking. A steady sound that feels soothing to one person may feel abrasive or attention-grabbing to another. Four of 30 participants using white noise in the 2026 older-adult trial described it as disruptive to falling asleep.
Newer laboratory evidence also argues against assuming every noise color is harmless. In a controlled 2026 study, continuous pink noise reduced REM sleep and did not protect overall sleep structure from intermittent environmental noise; earplugs performed better. Pink and white noise are not identical, but added sound still carries a tradeoff.
If the room is already quiet, silence may be better. The World Health Organization recommends bedroom noise below 30 dB(A) at night for good sleep. That is an environmental guideline, not a machine setting, but it shows why louder is not better.
White, Pink, Brown, Fan, or Rain?
The colors describe how sound energy is distributed. White noise has more high-frequency hiss, pink shifts more energy lower, and brown sounds deeper still. Fans and nature recordings may not be true color noises at all.
No color has been established as best for everyone. Preference matters because an irritating sound creates its own problem. Avoid tracks with sudden birds, thunder, volume shifts, or short loops your attention begins to anticipate.
The right question is not “Which color is scientifically best?” but “Does this particular steady sound mask the actual disturbance at a low level without becoming noticeable itself?”
How Loud Should White Noise Be?
Use the lowest volume that makes the unwanted noise less distinct. Place the device away from the pillow rather than next to the ear, and avoid sleeping all night with ordinary headphones or earbuds playing continuous sound.
A 2024 safety review reported that some machines exceed 91 decibels at maximum output. Maximum volume is not a reasonable sleep setting, and percentage controls cannot be compared reliably across devices.
For a child’s room, extra caution is appropriate because the device may run close to the sleeper for many hours and developing hearing has a long lifetime of exposure ahead. Keep the machine distant and quiet rather than using it to overpower the household.
A Better Seven-Night Test
Test white noise only if there is a sound worth masking: traffic bursts, hallway doors, a neighbour’s footsteps, or irregular household noise. If the problem is racing thoughts, pain, heat, or an inconsistent schedule, a hiss may be solving the wrong problem.
For seven nights, keep the sleep window and other major habits as stable as possible. Alternate between your usual room and low-volume white noise rather than using it every night in one block. Each morning, record:
- how long falling asleep seemed to take;
- how many awakenings you remember;
- whether a specific outside sound woke you;
- how rested you feel; and
- whether the background sound itself became annoying.
Look for a repeatable pattern, not one dramatic night. If white noise reduces awakenings from the same outside sounds without becoming annoying, it has a clear purpose. If nothing improves, turn it off rather than buying a louder or more expensive machine.

Fix the Source When You Can
Masking is a workaround. A quieter fan, a door seal, moving the bed from a shared wall, closing a window, or using earplugs may reduce noise without adding another all-night signal.
