How Long Should a Nap Be? 20, 30, or 90 Minutes

Twenty minutes, 30 minutes, and 90 minutes sound like three versions of the same thing. They are not: each gives sleep a different amount of time to deepen, and that changes what waking up can feel like.

If the goal is a quick lift in alertness, a short nap is usually the simplest starting point. A 20-minute nap opportunity often keeps sleep relatively light and leaves less room for severe wake-up grogginess. A 30-minute nap can be an awkward middle ground because deeper sleep becomes more likely. A 90-minute nap gives much more time for deeper sleep and memory-related processes, but it also takes a much larger bite out of the day and can still produce sleep inertia.

There is no universal nap length that is best for every person or every goal. The useful question is what you want from the nap—and how soon after waking you need to perform.

First: Nap Length Is Not the Same as Sleep Length

If you set an alarm for 20 minutes, you probably do not get 20 minutes of sleep. Time spent settling down and falling asleep comes out of the window.

This matters when comparing everyday advice with laboratory studies. In a frequently cited experiment, researchers measured actual sleep and woke participants after exactly 5, 10, 20, or 30 minutes of sleep. The participants had slept only about five hours the previous night, so the experiment was testing naps under mild sleep restriction rather than a perfectly rested afternoon. The 10-minute condition produced the fastest broad improvement. The 20-minute nap also helped, but several benefits appeared later. The 30-minute nap initially produced worse alertness and performance before later improvement—a classic sleep-inertia pattern.

20 Minutes: The Practical Short-Nap Option

A 20-minute alarm is popular because it usually gives enough opportunity to fall asleep briefly without deliberately aiming for a long nap. For someone who falls asleep in five or ten minutes, the actual sleep period may be closer to the short range that performed well in controlled studies.

The main advantage is speed: you can fit the nap into a normal afternoon and usually leave yourself less wake-up recovery time than after a long nap. That is the logic behind the power nap.

But “20 minutes” is not a magic biological boundary. If you are very sleep deprived, you may fall asleep unusually quickly and descend into deeper sleep sooner. If you hardly sleep at all, the same 20-minute timer may function more like quiet rest than a real nap.

30 Minutes: Why the Middle Can Feel Worse

Thirty minutes sounds only slightly longer than 20, but those extra minutes can change what stage of sleep you reach. The deeper the sleep at the moment you wake, the greater the chance of sleep inertia: temporary grogginess, slower thinking, and the feeling that the nap somehow made you more tired.

That does not make 30 minutes a “bad” nap. It means the first few minutes after waking may underestimate the eventual benefit. If you choose a 30-minute nap, the more important question is whether you have enough time afterward for the inertia to clear.

90 Minutes: A Long Nap With a Different Goal

A 90-minute nap is not simply a stronger 20-minute nap. It provides enough time for substantially more sleep, including a greater chance of slow-wave sleep and sometimes REM sleep. That can make a long nap more interesting when the goal includes memory or recovery rather than just an immediate alertness boost.

But the common claim that “90 minutes equals exactly one full sleep cycle” is too neat. Sleep cycles vary in length, the amount of each stage depends on prior sleep and time of day, and the clock starts before you actually fall asleep. A 90-minute alarm therefore cannot guarantee that you will wake neatly at the end of a cycle.

Long naps can also produce inertia. In a study using 90-minute morning and afternoon nap opportunities after restricted nighttime sleep, the afternoon naps contained more slow-wave sleep, and performance on the most demanding working-memory condition was temporarily worse after waking. Does a Longer Nap Produce More Cognitive Benefit?

Not reliably enough to turn nap length into a simple ranking. A 2022 systematic review and meta-analysis combined 60 samples from 54 studies and found overall benefits of afternoon naps for cognition, including memory, vigilance, and processing speed. In other words, “longer” did not translate cleanly into “better” across the research. Nap length interacts with what is being measured, how much sleep came before it, when the nap occurs, and how long researchers wait before testing performance.

Use Alertness to Compare Nap Lengths for Yourself

The most useful nap length is the one that improves the part of the day you actually care about. Rather than judging only by how you feel in the first minute after waking, compare alertness after a consistent buffer.

For example, test on comparable afternoons at the same local time, using the same device and the same test length. Record when you lay down, roughly how long it took to fall asleep, when you woke, and how long you waited before testing.

A good nap length at the wrong time can still interfere with nighttime sleep.
